Nordic Hamstring Programming for Football: The Dose, the Week, and Why Individual Work Wins

The Nordic hamstring exercise has one of the strongest injury-prevention effects in sport, and elite football still does not do it. Bahr, Thorborg and Ekstrand surveyed UEFA Champions League and Norwegian Premier League medical staff across 150 club-seasons: the full programme was completed in 10.7% of seasons, and 83.3% were classified as non-compliant. Hamstring injury rates at the top of the game have not fallen in line with the papers. That is not a science problem. It is a compliance problem.

What is Nordic hamstring programming for football? It is eccentric knee-flexor training — kneeling, hips tall, lowering the torso against gravity — dosed across a week and a season so biceps femoris long-head fascicles lengthen and peak eccentric strength rises. The exercise is simple. The programming is the part clubs skip: build-up volume, in-season maintenance, and actually doing it when the legs are already tired from the pitch.

If you coach soccer/football players outside the club, this is one of the few places individual work has a measurable, published edge. The squad warm-up will not run Petersen’s 10-week progression. You can. It only counts if the player actually sees the session, which is why a one-link player view beats a PDF in a group chat.

Why Nordics Work: Fascicles and Eccentric Strength

Most hamstring strains in football happen in high-speed running, late swing, when the biceps femoris long head is lengthening under high load. Joel Smith’s coaching picture is useful here, even though it is not a cited laboratory number: sprinting is an enormous eccentric hamstring event. The gym cannot replace sprinting. It can prepare the tissue for it.

Timmins and colleagues (2016, British Journal of Sports Medicine) followed 152 elite soccer players. Biceps femoris long-head fascicles shorter than 10.56 cm raised hamstring strain risk more than fourfold (RR 4.1). Eccentric knee-flexor strength below 337 N did the same (RR 4.4). Older players and those with a previous hamstring injury — the two groups you worry about — were protected when they had both longer fascicles and high eccentric strength. Nordics are one of the few gym exercises that reliably push both.

Presland, Timmins, Bourne, Williams and Opar (2018) then showed the ugly corollary in recreationally active males, not elite soccer players: after a six-week Nordic block, fascicle length increased ~23–24% whether the later weeks were high or low volume — and those architectural gains reversed within two weeks of stopping. Eccentric strength hung around for at least four weeks. Translation for in-season programming: you can drop volume after the build. You cannot drop the exercise for a month and expect the tissue change to sit there. Treat the time course as a warning, not as an elite-soccer sample.

A 2025 systematic review in Frontiers in Physiology split high versus low Nordic volume in soccer players. High volume (~2–3 sets of 8–12, 2–3 times per week) improved eccentric strength and fascicle length and muscle thickness. Low volume (~1–2 sets of 3–5, 1–2 times per week) still improved peak eccentric strength, but not architecture. So: low volume is a maintenance tool for strength, not a substitute for the build if you need longer fascicles.

None of this requires turning the player into a Nordic specialist. It requires a dose they will repeat.

The Evidence That Should Have Ended the Argument

Petersen et al. (2011, AJSM). Cluster RCT, 50 Danish professional and amateur teams, 942 players. Ten-week progressive Nordic programme plus weekly in-season maintenance versus usual training. Overall acute hamstring injury rate ratio 0.293. New injuries RR 0.41. Recurrent injuries RR 0.14. Number needed to treat: 13 players to prevent one hamstring injury, 3 players to prevent one recurrence. If you only train previously injured footballers, this is almost an unfair advantage.

van der Horst et al. (2015, AJSM). Amateur soccer, 40 teams, 579 players. Twenty-five Nordic sessions over 13 weeks. Injury incidence 0.25 versus 0.8 per 1,000 hours. Odds ratio 0.28. Compliance 91% — because someone actually ran the sessions.

Al Attar et al. (2017, Sports Medicine). Meta-analysis of programmes that include the Nordic. Pooled injury-rate ratio 0.49 — about a 51% reduction in hamstring injuries. That is the number everyone quotes. Note the wording: programmes that include the Nordic, not a couple of sloppy warm-up reps.

FIFA 11+ contains a Nordic variation. It is not Petersen’s programme. If the club “does 11+,” you still own the dose.

Technique: Earn Range Before You Earn Load

Start position — this is also how you should picture it, because mid-fall is where form dies and photos lie:

  • Kneeling on a pad, ankles held by a partner or a solid anchor
  • Rigid torso, hips extended, line from knees to shoulders
  • Hands ready to catch, not to cheat early

Lower by resisting the fall. Catch when control is gone. Come back up with a push from the hands so the concentric is not the training. The eccentric is the training.

Cues that actually work:

  • “Stay tall through the hips.”
  • “Fight the fall. The slow part is the set.”
  • “If you pike, the hamstrings clock off.”

Do not start a 16-year-old on loaded Nordics because they saw a clip. Do not skip assistance for a 28-year-old returning from a grade 1. Individual work means the stage matches the player.

What this session does not include: bouncing out of the bottom, racing reps, pairing Nordics with a 20-minute RSA block, or putting them on MD-1 “because prehab is a warm-up.”

The Volume Debate: Build, Then Maintain

Copy the RCT when you have a block (off-season, winter break, a quiet pre-season month). Do not copy it blindly in a two-match week.

That in-season maintenance from Petersen is a lot of eccentric volume for a player who also has club training. I treat it as a ceiling, not a target, for independent athletes.

What I actually run

Build (4–6 weeks, off-season or early pre-season): 2 sessions per week. Session A 2–3 × 5–8. Session B 2 × 4–6. Progress range first. This is closer to the high-volume architecture dose without asking amateurs to Nordic three times in a week they already sprint.

In-season maintenance: 1–2 sessions per week, 2 × 4–6 quality reps. That is the low-volume strength-maintenance dose from the 2025 meta, plus a nod to Presland: architecture needs something every week, not a once-a-month max-effort test.

Previous hamstring injury: stay on the build-side of volume for longer (Petersen’s NNT of 3 for recurrences is the reason), but never dump it the day after a 90-minute match.

Youth: assisted or partial ROM, 2 × 3–5, twice per week, technique over numbers. They get enough chaos on the pitch.

If they stop for two weeks — holiday, exam block, sulk — restart one stage down. Fascicles do not wait.

Where Nordics Sit in the MD-Minus Week

Eccentric hamstring work creates soreness and a short-term drop in sprint performance if you dose it like a bodybuilding set. Place it where residual fatigue will not walk into Saturday.

Tie this to the match-day minus framework and to in-season training: Nordics are a quality with a cost. They belong on the heavy day, not sprinkled through the week to look diligent.

If the club already ran a hard SSG that afternoon, cut the Nordic, keep the isometric (long-lever bridge or 30-second hold), and take the full eccentric 24 hours later. The Independent-Player Protocol

Clubs fail Nordics because 22 people have to do a miserable exercise, together, at the end of a tactical session, with a coach watching the clock. Independent gym work fails if you put Nordics on a PDF nobody opens.

Run them as a named slot in a session the player will actually see:

Tell them why in one sentence: “This is the exercise that cut hamstring injuries in half when teams actually did it. We do it here because your club will not dose it.” Buy-in is part of programming. Bahr’s 10.7% is your pitch.

A protocol on a whiteboard in your head is still a club-style failure. Put the Nordic in the session the player opens on their phone — PlayerPlan’s share link, no login — with sets, tempo, and a note that says “hips tall, catch when you lose it.” Compliance is the effect size.

Off-season you can afford the Petersen-style climb; that is also when you have room for the off-season strength block. In-season you are defending fascicle length with the smallest dose they will not skip.

What Nordics Do Not Replace

  • High-speed running. Short fascicles plus no sprint exposure is still a hamstring waiting to happen. Gabbett’s training–injury paradox applies: under-expose them to speed, then dump it on match day.
  • Hip-dominant hinges. RDLs, 45° hypers, and long-lever bridges train a different hamstring function. Nordics are knee-dominant eccentric. Do both over the week, not one in a 12-exercise circuit.
  • Load management. A beautiful Nordic programme will not save a player whose weekly load jumped 40%.
  • Rehabilitation. A grade 2 hamstring is not a “do Nordics” problem. Askling-type extenders, isometric progressions, and sprint criteria come first. Nordics return later, assisted.

FAQ

How often should soccer players do Nordic hamstring curls in-season?

Most independent players: twice per week in a quiet week, once per week in a congested week, 2 × 4–6 quality reps. That maintains eccentric strength; it is not the Petersen build. If they are previously injured, protect the second weekly exposure unless the match calendar forbids it.

Why do footballers hate Nordics — and should I swap them out?

They hurt, they are slow, and they do not look like football. Swap the variation (assisted, partial ROM, slider) before you swap the quality. There is no other gym exercise with this injury-prevention evidence base. If they refuse entirely, hip-dominant eccentrics plus sprint exposure is the lesser plan — not an equivalent one.

Can I put Nordics in the warm-up like FIFA 11+?

You can put a couple of controlled reps in a warm-up. Do not pretend that is the programme. The RCTs used progressive volume over weeks, after a proper warm-up, as a training dose.

Do low-volume Nordics still prevent injuries?

When should I stop Nordics before a match?

Do not programme a hard Nordic session inside 48 hours of kick-off. MD-3 is the default. MD-2 only as a tiny primer if they missed the week and the club day was easy. MD-1 is a no.
